A macronutrient, or macro, split divides a daily calorie target between protein, fat and carbohydrate, the three nutrients that supply the body with energy. Splitting calories this way is used for general healthy eating, weight management and sports nutrition planning, since the balance of macros can affect satiety, muscle maintenance and training performance even when total calories stay the same.

Calories-per-gram values, the Atwater system, date to physiological work by Wilbur Atwater in the late 1800s and early 1900s; the percentage ranges used for splits are the Acceptable Macronutrient Distribution Ranges (AMDRs) set by the Institute of Medicine in its 2005 Dietary Reference Intakes report and reflected in subsequent US Dietary Guidelines.

How the calculation works

Each gram of protein and carbohydrate supplies about 4 kilocalories, while each gram of fat supplies about 9 kilocalories, roughly twice as much energy per gram. To turn a percentage split into grams, the calculator multiplies the daily calorie target by the percentage assigned to each nutrient, then divides by that nutrient's calories per gram. For example, 30 percent of a 2,000-kilocalorie target allotted to protein is 600 kilocalories, which works out to 150 grams of protein.

Common splits include a balanced approach, roughly 30 percent protein, 30 percent fat and 40 percent carbohydrate, a higher-carbohydrate endurance-oriented split, or a higher-protein split favoured by some people focused on strength training or weight management, since protein tends to be more filling per calorie and helps preserve muscle during a calorie deficit.

How to read your result

The Institute of Medicine's Acceptable Macronutrient Distribution Ranges define the span of intakes, as a percentage of total calories, associated with adequate nutrient intake and reduced chronic disease risk in adults. Falling within these ranges is a reasonable general target; falling outside them for a sustained period, in either direction, is where nutrition bodies flag increased risk of nutrient shortfalls or, for very high or very low fat intakes, other health concerns.

Choosing a split for your goals

Within the AMDR ranges, the right split depends on the goal. People trying to preserve or build muscle, particularly while in a calorie deficit, are often advised toward the higher end of the protein range, commonly cited in sports nutrition guidance as roughly 1.6 to 2.2 grams of protein per kilogram of body weight a day, which for many people lands above 20 percent of calories. Endurance athletes training at high volume often need more carbohydrate to fuel and recover from training, pushing toward the upper end of the carbohydrate range. Fat intake below the AMDR floor for extended periods can compromise absorption of fat-soluble vitamins A, D, E and K, and essential fatty acid intake, which is why the range has a lower bound as well as an upper one.

It is worth noting that a National Academies review published in 2024 concluded that the evidence base behind the original AMDR ranges is weaker than for other Dietary Reference Intakes, and recommended the federal DRI framework reconsider the approach. The ranges remain in wide public health use as a general guide, but they should be read as a broad, evidence-informed target rather than a precise prescription.

How popular diet patterns compare on macro splits

Many named diets are, at their core, different macro splits with a food philosophy attached. Comparing them against the AMDR range clarifies which sit inside standard guidance and which are deliberately outside it, usually to achieve a specific metabolic effect such as ketosis.

Only the ketogenic pattern falls meaningfully outside the AMDR carbohydrate floor of 45 percent, and that is intentional: very low carbohydrate intake is what drives the shift toward fat and ketone metabolism the diet is named for. This does not make it unsafe by definition, but it does mean it sits outside general population guidance and is usually best approached with medical or dietetic input, particularly for anyone with diabetes on glucose-lowering medication, where the risk of hypoglycaemia changes significantly on a very low-carbohydrate intake.

Is a low-fat or low-carbohydrate diet outside the AMDR unsafe?

Do macros matter more than total calories?

For weight change specifically, total calorie balance is the primary driver. Macronutrient split influences satiety, muscle retention, training performance and some metabolic markers, which is why it is commonly adjusted alongside, not instead of, a calorie target.

Is keto or low-carb better than a balanced macro split?

Neither is inherently better; they suit different goals and preferences. Randomized trials comparing low-carbohydrate and higher-carbohydrate diets of similar calorie content generally find comparable weight loss over 12 months, with adherence, the diet a person can actually sustain, being a stronger predictor of results than the specific split chosen.
