VO2 max is the maximum rate at which the body can take up and use oxygen during intense exercise, and it is the single best laboratory measure of aerobic fitness. Measuring it directly requires a graded exercise test with expired gas analysis, so almost every number people see comes from an estimating equation instead. Knowing which equation produced your figure matters, because the common ones differ in their assumptions and in how much error they carry.
Die Formel
Heart Rate Ratio method: VO2max (mL/kg/min) = 15.3 x (HRmax / HRrest)
Age-predicted HRmax: HRmax = 208 - (0.7 x age) - HRmax = maximum heart rate in beats per minute
- HRrest = true resting heart rate, measured on waking before getting up
- Result is expressed in millilitres of oxygen per kilogram of body weight per minute
Heart Rate Ratio method: Uth N et al., European Journal of Applied Physiology, 2004. The HRmax equation is from Tanaka H, Monahan KD, Seals DR, Journal of the American College of Cardiology, 2001, which replaced the older 220-minus-age rule.
How the estimate works
The Heart Rate Ratio method rests on a physiological relationship: a heart that can raise its output far above its resting level has a large stroke volume and therefore a high capacity to deliver oxygen. Dividing maximum heart rate by resting heart rate captures that reserve in one number, and multiplying by 15.3 scales it to the units VO2 max is reported in.
The weak link is usually the resting heart rate, not the equation. It has to be a genuine resting value, taken lying down on waking before getting out of bed, because a reading taken later in the day after coffee or activity can be 10 to 15 beats higher and will pull the estimate down sharply. The maximum heart rate is the other weak link when it is estimated rather than measured.
- The old 220-minus-age rule overestimates maximum heart rate in young adults and underestimates it in older adults. Tanaka 208 minus 0.7 times age fits the data better and is what this calculator uses.
- Even the better equation has a standard deviation of roughly 10 beats per minute between individuals of the same age, which propagates directly into the VO2 max estimate.
How to read your result
VO2 max declines with age and is higher in men than women on average, largely because of differences in haemoglobin mass and lean body mass, so results are interpreted against age and sex norms rather than a single scale. The bands below give a general orientation for adults.
- Endurance athletes commonly measure in the 60s and 70s, and the highest recorded values in elite cross-country skiers and cyclists exceed 85.
- VO2 max falls roughly 10 percent per decade after about age 30 in sedentary adults, and considerably less in people who keep training.
| VO2 max (mL/kg/min) | Men 20 to 39 | Women 20 to 39 |
|---|---|---|
| Poor | Below 42 | Below 34 |
| Fair | 42 to 45 | 34 to 37 |
| Good | 46 to 51 | 38 to 42 |
| Excellent | 52 to 56 | 43 to 48 |
| Superior | Above 56 | Above 48 |
Why it matters beyond sport
Cardiorespiratory fitness is one of the strongest single predictors of all-cause mortality in observational research, and the association holds after adjusting for the usual risk factors. The largest gains in risk are at the bottom of the distribution: moving from the least fit category into the next one is associated with a bigger reduction in risk than any further improvement above that.
That is the practically useful point for most people. Improving VO2 max from poor to fair requires modest, sustainable aerobic training rather than the interval work that dominates fitness content, and the health return on that first step is larger than the return on optimising an already good number.
Grenzen
- This is an estimate, not a measurement. Only a graded exercise test with expired gas analysis measures VO2 max directly; equation-based estimates commonly differ from measured values by 10 to 15 percent.
- The result depends heavily on an accurate resting heart rate. A reading taken after caffeine, activity or stress can be 10 to 15 beats too high and will substantially understate the estimate.
- Age-predicted maximum heart rate carries a standard deviation of about 10 beats per minute between individuals, and that error passes straight into the result.
- Beta blockers and other rate-limiting medications invalidate both the maximum and resting heart rate inputs, so the estimate does not apply to people taking them.
- Atrial fibrillation and other arrhythmias make heart rate based estimation unreliable.
- A low estimate is not a diagnosis and a high one is not a clearance to exercise. Anyone with cardiac symptoms should be assessed before starting vigorous training.
Häufige Fragen
What is a good VO2 max?
For men aged 20 to 39, roughly 46 to 51 mL/kg/min is good and above 56 is superior; for women in the same range, 38 to 42 is good and above 48 is superior. Values are always interpreted against age and sex, because VO2 max declines with age.
How accurate is an estimated VO2 max?
Estimates commonly differ from a measured laboratory value by 10 to 15 percent. The largest error sources are an inaccurate resting heart rate and the use of age-predicted rather than measured maximum heart rate.
Why not use 220 minus age for maximum heart rate?
Because it fits the data poorly, overestimating in young adults and underestimating in older adults. The Tanaka equation, 208 minus 0.7 times age, is a better fit and is what this calculator uses, though it still carries about 10 beats per minute of individual variation.
How do I measure my true resting heart rate?
Lying down, on waking, before getting out of bed and before any caffeine. Averaging over several mornings is better than a single reading. A value taken later in the day is typically 10 to 15 beats higher and will distort the estimate.
Can I improve my VO2 max?
Yes. Regular aerobic training improves it at any age, and the largest health return is at the bottom of the distribution, moving from the least fit category to the next. That step needs consistent moderate training rather than high-intensity intervals.
